Nasal Breathing vs Mouth Breathing: Which Is Better for Health and Performance?

In the nasal breathing vs mouth breathing debate, the nose is generally the better route at rest and during light activity. It filters, warms, and humidifies incoming air. During hard exercise, however, mouth breathing is often necessary to move enough air. The goal is not to force one route at all times.
I teach nasal breathing as a useful default, not a rule you have to obey every minute of the day.
Your nose does several things your mouth was never designed to do as well. But there comes a point during exercise when breathing only through the nose may become uncomfortable or limit how much air you can move. Opening the mouth at that point is not a failure.
The more useful question is whether mouth breathing has become your normal pattern when your body does not need it.
What Is the Difference Between Nasal Breathing and Mouth Breathing?
When you breathe through your nose, air passes through a narrow, highly structured airway before reaching the lungs. Nasal hairs, mucus, and the ciliated lining trap particles. The turbinates increase contact between the air and nasal tissue, helping warm and humidify it before it moves deeper into the respiratory system.
Mouth breathing offers less resistance and allows you to move a larger amount of air quickly. That is useful when ventilation rises during hard exercise. It is less useful as a constant resting pattern because the mouth does not filter or condition air in the same way.
Neither route is automatically right in every situation.
At rest, while sleeping, and during much of your daily activity, nasal breathing usually makes sense. When you are sprinting, lifting heavily, or pushing near maximum effort, a combination of nose and mouth breathing may be exactly what your body needs.
Why Nasal Breathing Is the Body’s Preferred Breathing Pattern
The nose is part of the respiratory system, not simply an opening in the face.
It prepares the air before that air reaches more delicate structures. The nasal cavity can bring inhaled air close to body temperature and near full humidity while also trapping dust and other small particles in mucus.
Nasal breathing also brings air into contact with nitric oxide produced in the nasal passages and paranasal sinuses. Nitric oxide has roles in airway defense and regulation, and an early human study found better oxygen measures during nasal breathing than oral breathing in healthy participants. That is interesting physiology, but I would not turn it into the claim that nasal breathing gives every healthy person a dramatic oxygen boost.
The practical benefits are easier to understand.
Breathing through the nose creates some resistance. That often slows the respiratory rate and makes it harder to move enormous amounts of air without noticing. In my own teaching, I use nasal breathing as one way to help people find a quieter pattern and reduce unnecessary overbreathing. That is also how I describe functional breathing in my published work.
How Mouth Breathing Can Affect Health and Performance
Occasional mouth breathing is normal. Chronic mouth breathing deserves more attention.
Sometimes the habit develops around stress or poor breathing awareness. Other times, there is a physical reason behind it, such as allergies, chronic congestion, enlarged tissue, a deviated septum, or another form of nasal obstruction.
That distinction matters. You cannot coach your way through an airway that is physically blocked.
Regular mouth breathing can leave the mouth and throat feeling dry. When it happens during sleep, particularly alongside obstructive sleep apnea, it may worsen dry mouth and contribute to dental problems.
In children, persistent mouth breathing has also been associated with changes in dental and facial development. This is mostly pediatric evidence and should not be stretched into claims that every adult mouth breather will reshape their face.
I would pay attention when mouth breathing appears with:
waking with a very dry mouth
frequent snoring
ongoing nasal blockage
feeling unable to breathe comfortably through the nose
poor sleep or daytime sleepiness
breathlessness that does not match the activity
Those are reasons to look beyond a breathing exercise and speak with an appropriate medical professional.
Nasal Breathing During Exercise: Is It Better?
Nasal breathing can be useful during warm-ups, walking, recovery work, and low-to-moderate endurance training. It gives you a simple way to notice whether the pace has climbed beyond what you intended.
If you planned an easy run but cannot breathe through your nose without straining, you may be working harder than you think. That does not make nasal breathing a perfect intensity monitor, but it can offer useful feedback.
Research here is promising but not final. A 2023 study of endurance athletes found possible physiological advantages during low-intensity nasal-only training, while also finding that nasal breathing did not reliably keep every athlete within the intended training zone.
Another review noted that nasal breathing may be trainable and can support exercise breathing strategies, but it also reported that forcing nasal-only breathing during heavy work may raise heart rate without improving power or anaerobic performance.
That is the part people often leave out.
Nasal breathing is not automatically a performance enhancer.
For many athletes, its best use is in easy training, recovery, breathing control, and awareness. During hard intervals or competition, opening the mouth may allow the ventilation needed to sustain the effort.
When Mouth Breathing Is Necessary
Your breathing route should respond to demand.
During high-intensity exercise, the body needs to move more air. The mouth provides a wider, lower-resistance route. Trying to keep it closed at all costs can add unnecessary respiratory effort and distract from the work.
Mouth breathing is also necessary when the nose is temporarily blocked by illness, swelling, or injury.
I would not shame someone for breathing through their mouth. Nor would I tell an athlete to sacrifice pace, safety, or performance simply to preserve a nasal-only rule.
Functional breathing is adaptable breathing.
The problem is not that the mouth ever opens. The problem is losing the ability to breathe comfortably through the nose when demand is low.
How to Transition From Mouth Breathing to Nasal Breathing
Start during easy parts of the day.
Do not begin with an all-out workout. Try nasal breathing while sitting, walking, doing light household tasks, or warming up. Let the breath remain quiet rather than pulling hard through the nose.
You can then bring it into light exercise. Slow down when necessary. The aim is to improve comfort and control, not prove how long you can keep your mouth closed.
I would also check whether the nose is actually clear. Persistent obstruction may need assessment and treatment. Rhinitis and other causes of nasal blockage are common in athletes as well as the general population.
I am cautious about mouth taping as a shortcut. Recent reviews have found that online claims run ahead of the evidence, and taping may be inappropriate when someone has nasal obstruction or unrecognized sleep-disordered breathing.
Train the breathing pattern first. Do not seal the mouth and hope the airway problem sorts itself out overnight.
Simple Exercises to Improve Nasal Breathing
Begin with something you can repeat.
Quiet nasal breathing
Sit comfortably and breathe through your nose for two minutes. Do not deliberately deepen the breath. Let it become softer.
If you feel air hunger, reduce the pace gradually rather than dragging in a larger inhale.
A slightly longer exhale
Breathe in gently through the nose, then let the exhale take a little longer.
Try three seconds in and four or five seconds out. Keep the count only while it remains comfortable. This is close to the starting practice I recommend for people learning functional breathing safely.
Nasal breathing during a walk
Walk at a pace that allows comfortable nasal breathing. When you begin straining, slow down rather than treating discomfort as the training goal.
Over several weeks, you may notice that the same pace becomes easier. That is a more useful progression than forcing nasal-only breathing through one miserable session.

Better Breathing Is About Having Options
I do not want you walking around afraid to open your mouth.
I want you to have a nose that works well enough to be your default route when you are resting, sleeping, walking, and doing easier training. I also want you to recognize when the demand has changed and a wider airway is useful.
That flexibility is part of functional breathing.
Begin by noticing what happens when you are not thinking about it. Is your mouth open while you work? Can you take a quiet nasal breath without strain? Do you lose nasal breathing almost immediately during an easy walk?
Those observations give you somewhere honest to begin.
